20-Minute Beginner Strength Routine

A simple at-home circuit for learning a few foundational movement patterns. Move slowly, use support, and make every step your own.

Before you start

Choose a clear space, wear shoes or use a stable non-slip surface, and keep a sturdy chair nearby. Start with one round the first time. Rest whenever you need to. Smooth, comfortable movement matters more than speed.

The five-move circuit

Move through each exercise in order. Rest for 30 to 60 seconds between movements if that feels right. After the fifth movement, rest for one to two minutes. Repeat only if you feel comfortable.

  1. Move 1

    Chair squat

    Sit back toward a sturdy chair, stand through your feet, then sit with control.

    Scale it: Make it easier: use your hands on the chair or do a smaller range of motion.

    Starting point: Try 8 to 10 repetitions.

  2. Move 2

    Wall push-up

    Place your hands on a wall, bend your elbows to bring your chest toward it, then press away.

    Scale it: Make it easier: stand closer to the wall.

    Starting point: Try 6 to 10 repetitions.

  3. Move 3

    Hip hinge

    With soft knees, slide your hips back as if closing a car door, then stand tall and gently squeeze your glutes.

    Scale it: Make it easier: keep one hand on a chair for balance.

    Starting point: Try 8 to 10 repetitions.

  4. Move 4

    Supported row

    Hold a light backpack or water bottle in one hand, support yourself with the other, and pull your elbow gently toward your side.

    Scale it: Make it easier: use no weight and focus on the pulling motion.

    Starting point: Try 8 repetitions per side.

  5. Move 5

    March in place

    Stand tall and slowly lift one knee, then the other, at a comfortable pace.

    Starting point: Try 30 to 45 seconds.

How to progress without rushing

When the same version starts to feel steady, choose one small change: add one or two repetitions, add a second round, slow down the lowering part of a movement, or use a little less support. Make one change at a time so you can notice how it feels.
